Warm Up:
200 choice
200 - 25 dolphin kick on your back/ 25 non-free swim
200 - 25 breast kick/ 25 choice swim
First Set:
10 x 100 -- 5 on 1:20/ 5 on 1:25 [ or 5 @ 1:30/ 5 @ 1:35]
50 easy
Three times through the following set:
1 x 200 @ 2:50 long and smooth
2 x 100 @ 1:50 odd moderate
even fast
4 x 50 @ :50 1st set - free on :40/ 2nd set - back on :55 / 3rd set - fly/breast on :55
200 - 50 breathe every 3/ 50 breathe every 5
